5 Science-Backed CBT Techniques to Reduce Anxiety

Introduction

Cognitive Behavioural Therapy (CBT) is one of the most researched ways to break the anxiety cycle, and you don’t have to wait until your first session to start practising its tools. Below are five quick CBT techniques I teach clients here at Elaine Parke Therapies in Cardiff.

1. Thought Record

Keep a simple table with Situation – Automatic Thought – Evidence For – Evidence Against – Balanced Thought. This slows racing thoughts and shows your brain the situation isn’t 100 % catastrophic.

2. 5-Minute Worry Time

Schedule a daily “worry window.” When worries pop up, tell yourself, “I’ll think about that at 7 p.m.” Most vanish before the window arrives, proving not every thought deserves airtime.

3. 3-Minute Breathing Space

Set a timer:
1 minute – Notice thoughts and body sensations.
1 minute – Focus on the breath.
1 minute – Expand awareness to the whole body.
This resets your nervous system and pairs perfectly with technique #4

4. Grounding With 5-4-3-2-1

Name 5 things you can see, 4 you can touch, 3 you can hear, 2 you can smell, 1 you can taste. It snaps you out of the “what-if” loop and back into the present.

5. Behavioural Experiments

Pick one small feared action e.g., say “no” to an extra shift. Rate your predicted anxiety (0–10) and the actual result. Repeating this shows your mind it overestimates danger.

6. 7-11 Breathing Technique

Take a deep abdominal breath in through your nose to the count of 7. Then take a longer, slower breath out, all the way down to the count of 11. This technique stimulates the relaxation system in the body. Breathing relaxes the body, the counting distracts the mind.

CBT helps the prefrontal cortex (your “logic centre”) calm the amygdala (your “alarm system”). MRI studies even show reduced amygdala activity after a short CBT course.
